Four hours of sleep costs you about 2–3% of your strength

Acute sleep loss impairs nearly every kind of exercise performance, though strength and power drop less than skill-based tasks. On average, performance falls about 0.4% for every hour spent awake before training, so a four-hour night leaves you roughly 2–3% weaker. That is the difference between making your last rep and missing it — train anyway, but postpone any max attempt.

Sleep advice is always the same: get more of it. What rarely gets quantified is how much a short night actually costs you in the gym. Craven and colleagues meta-analysed 69 studies and 227 outcomes on how acute sleep loss — six hours or less in a 24-hour period — affects exercise performance.

How much weaker are you?

Anaerobic power, strength and strength-endurance, speed and power endurance, endurance, skill-based tasks, high-intensity intervals — performance fell in nearly every category. The largest decline came in skill-based tasks requiring fine motor control and precision. Strength and power dropped less, but dropped consistently.

The size of it: performance declined by roughly 0.4% for every hour awake before training. Get four hours before a session and you are around 2–3% weaker that day. Not dramatic, but it is the difference between hitting your usual last rep and failing the set a rep early.

When you lost sleep matters as much as how much

  • All-nighters and late-night restriction hurt performance the most.
  • Early restriction — normal bedtime, earlier wake-up — had a smaller effect.
  • Training time matters too. After a bad night, evening sessions suffered more than morning ones, most likely because fatigue and sleep pressure accumulate over the day.

Turned into a rule: when something has to get finished, going to bed on time and waking early costs your next session less than staying up late. And if you did sleep badly, moving the session earlier is the lesser evil.

Why performance drops

A review by Fullagar and colleagues points to several contributors: raised sympathetic and reduced parasympathetic activity resembling early overreaching, impaired glycogen repletion after severe deprivation, slightly increased inflammation, slower reactions and worse decisions, and reduced motor memory consolidation. That last one explains why skill-based tasks take the biggest hit.

Should you skip the session?

Usually not. Exercise itself improves sleep duration and quality, so skipping after a bad night tends to make the following night worse too. Reducing the difficulty a little makes the session much easier to get through.

The one thing not to do on no sleep is test a one-rep max. A number produced at 2–3% below your capacity measures the night you had, not the lifter you are.

Choosing the day you test

A relative strength score is calculated from squat, bench press and deadlift one-rep maxes, which is where sleep quietly interferes. Two to three percent is 3–5 kg on a 150 kg squat and 8–12 kg on a 400 kg Big 3 total — enough to move you across a grade boundary. The category that suffers most is skill, and all three lifts are skill lifts. Test on a well-slept day; spend the badly-slept ones on submaximal volume work.
