How long to rest between contrast exercises? 30 seconds costs heart rate, not power

Shortening the rest between a squat and a jump to 30 seconds left post-session knee extension peak force (p = 0.319), muscle activation and most jump kinetics no different from a four-minute rest. Only two things separated: jump peak relative force at set 3 was maintained by the four-minute condition (p = 0.001, g = 1.26), and post-session heart rate was lower with four minutes (p = 0.044, g = 0.67). Short rest costs cardiovascular strain, not power — and the cost only shows up on the third set.

Finish a set of back squats at 85% of 1RM, wait 30 seconds, jump — and the jump comes out essentially the same as it does after four minutes of rest. Complex-contrast training means pairing a heavy strength lift with an explosive movement that uses the same muscles, performed back to back as one unit. The open question has always been how long to rest between the two halves of that pair, and the convention has been several minutes.

Eleven men completed both conditions in a randomised crossover design. Neuromuscular function was measured before and after each session with a maximal voluntary isometric knee extension, surface EMG tracked the rectus femoris, vastus lateralis and vastus medialis across all three sets, and force platforms captured the jumps.

Does short rest kill power?

It did not. Post-session knee extension peak force was no different between conditions (p = 0.319), nor was muscle activation (p = 0.203–0.722). Activation during the squats and jumps themselves (p = 0.060–0.773) and most jump kinetic and kinematic variables (p = 0.287–0.992) were also unchanged. Thirty seconds neither added acute neuromuscular fatigue nor wrecked the jump.

So what actually differed?

  • Jump peak relative force at set 3 — the four-minute condition held it, the 30-second condition did not (p = 0.001, g = 1.26). That is a large effect, not noise. And it appeared on the third set rather than the first or second, which is the scheduling clue.
  • Post-session heart rate — lower after four minutes (p = 0.044, g = 0.67). The bill for short rest lands on the cardiovascular system, not the muscle.

How do you use this when time is short?

Thirty seconds between the pair keeps your set count and cuts the clock. Because power starts leaking on the third set, though, a day built around power output is better capped at two sets, or given a long rest on the final set only. Deciding what to trim first is the same judgement call as volume versus intensity.

For a 40-minute session squeezed into a lunch break the maths is clear: raising density and finishing beats skipping the session entirely, and the absence of extra neuromuscular fatigue means you can compress the session without giving up your Big 3 numbers. The sample was 11 men, mean age 20.9 ± 1.6 years, with a relative back squat strength of 1.3 ± 0.2 kg per kg of bodyweight — trained, but not elite, and a small group. And this measured the acute response to a single session, not weeks of adaptation. What months of 30-second rest does to power output is still unanswered.
