Mobility is not flexibility — and ankles are usually what limits squat depth

Flexibility is how far a muscle, ligament or tendon can stretch. Mobility adds coordination and stability on top: how well a joint actually moves through its full range. The distinction matters to lifters because of compensation — limited ankle mobility caps squat depth, and forcing the depth anyway shifts the load into the lower back. Mobility work does not need its own session; one round of 6–12 reps per movement before your main work covers it.

Physical therapist Renato Sanchez draws the line this way. Flexibility is how far a muscle, ligament or tendon can stretch. Mobility combines flexibility with coordination and stability — how well a joint actually moves through its full range of motion, in multiple planes.

The test is easy. Whether you can touch your toes with straight legs is flexibility. How easily you bend at the hips and knees to reach them is mobility. The movement is the point, not the endpoint.

Why does the distinction matter to lifters?

When range of motion is limited, the body compensates. Sanchez's own example is a lifting one: poor ankle mobility limits how deep you can squat, and if you force the descent anyway, strain moves into the lower back. That is not a flexibility problem — it is a joint that cannot control the range.

Which is why more stretching alone does not fix it. Widening the range you can reach is separate from being able to use that range under load. You need both, and neither substitutes for the other.

What does mobility work actually buy you?

  • Lower injury risk — a limited range produces compensation, and compensation concentrates load somewhere it does not belong
  • Movement efficiency — better agility, balance and speed, and more muscle fibres recruited
  • Joint health — joints that are not taken through their range get stiff; strengthening the muscles around them works the same direction
  • Proprioception — awareness of where your body is in space, which is what makes form and technique repeatable
  • Balance and stability — required for single-leg work and plyometrics, and the same capacity that prevents falls in daily life

Does it need its own session?

Sanchez says no. Moving well with the right movements already delivers a good amount of mobility work during your normal training. Rather than carving out a separate slot, add it to the warm-up or activation block ahead of your main work.

A hip warm-up is one round of 6–12 reps of each movement: spider lunge, crescent lunge, world's greatest stretch, posterior capsule stretch, adductor rocks, Cossack squat, 90-90 stretch. Five minutes before squats and deadlifts.

The shoulder set goes before benching and overhead work: ten controlled shoulder CARs, thoracic extension over a foam roller held 3 seconds for 10 reps, end-range lift-offs from the Y position held 3 seconds for 10, horizontal Ts held 3 seconds for 10, and external rotation lift-offs with a yoga block under the elbow, 3 seconds for 10. For the lower back, lumbar windshields, prone scorpions and a squat with thoracic rotation.

If you are new to this, start by programming unilateral functional movements that challenge stability and strength across the sagittal, frontal and transverse planes.

Mobility work is a warm-up, not a replacement for training. Pushing into a painful range with stretching is a separate matter — there, find the cause before widening the range.

How this shows up in a strength score

A relative strength score starts from your Big 3 one-rep max total. So if a squat is not counting because the depth is not there, or the depth only happens by leaking load into your lower back, the limiter is range of motion, not strength. Adding weight in that state buys very little score and a lot of injury risk.

The practical diagnostic order: if squat depth has been unchanged for months, check ankles and hips first; if benching bothers a shoulder, look at thoracic extension and shoulder external rotation. When that is the actual limiter, the record moves within a few weeks — not because you got stronger, but because strength you already had finally gets used.
