Body recomposition runs on a 250-calorie daily deficit, not a bigger one

The variable that decides a body recomposition is not the training program but the rate of fat loss. The prescription is to eat roughly 250 calories below maintenance and lose about half a pound (0.23 kg) per week; go faster and there is not enough energy left to push heavy loads, which removes the stimulus that drives muscle growth in the first place. Training runs four days a week and does not need to exceed five hours total, with progressive overload applied by dropping the last set of the first exercise from 6–10 reps in week one to 1–3 reps in week four as the load climbs.
"Bulk, then cut" was the default advice for a long time. But most people can build muscle and lose fat at the same time. That is body recomposition — recomp for short.
It is not free. A recomp will not build as much muscle as a dedicated bulk, and will not get you as lean as fast as a dedicated cut. What it buys is skipping the awkward in-between stages of both. Whether that trade is worth it is the first decision.
What does a recomp look like in numbers?
Take someone at 86 kg carrying 25% body fat — about 21.5 kg of fat mass. Over six months, gain 2.3 kg of muscle and lose 2.3 kg of fat and bodyweight sits at 86 kg unchanged while fat mass drops to 19.2 kg, or about 22% body fat.
That is the scenario where the scale does not move and the body clearly has. Adding 4.5 kg of muscle while holding fat mass steady goes the same direction — bodyweight rises, body fat percentage falls. A recomp is scored on composition, not on weight.
Why 250 calories?
That fat loss requires a deficit is not up for negotiation. The question is how deep to dig. The recomp prescription is 250 calories below maintenance per day, at a rate of about half a pound (0.23 kg) per week.
That is deliberately slower than a standard diet, for a reason. As the deficit deepens, there is no energy left to push heavy weight, and with no heavy work there is no stimulus asking the body to build. Why count NEAT separately?
Eating less is not the only way to create the deficit. NEAT — non-exercise activity thermogenesis, meaning any movement that is not planned exercise — is the second lever. The framing that matters is treating training, cardio and daily movement as one total burn.
- Schedule a 30-minute walk every day
- Take the stairs instead of the elevator or escalator
- Move video calls to phone calls and pace while you talk to raise your step count
- Add 5 to 7 minutes of intense cardio after strength work — rower, assault bike, or jump rope
That last one runs in a Tabata format: 20 seconds on, 10 seconds off, for seven minutes. Rotating to a different exercise each minute keeps the burn up without the boredom.
How is the training built?
Diet drives fat loss; training creates the hypertrophy stimulus. Which is why the lifting stays heavy even in a deficit. Frequency is four days a week, and the total does not need to exceed five hours weekly.
Progression runs on a four-week cycle. On the first exercise of each session, the last set drops in reps as the load climbs — 6–10 reps in week 1, 4–5 in week 2, 2–4 in week 3, 1–3 in week 4. Rest between those sets stays at 2 to 2:30.
Accessories progress differently: add weight at the same reps, or if you are consistently hitting the bottom of the rep range, add one rep to each set. Warm up with two to three sets of five, each progressively heavier and all lighter than your working sets.
Cutting rest periods short is a losing move in a recomp. Short rests leave you too fatigued to lift a meaningful load for meaningful reps on the next set, which erodes the one muscle-building stimulus you still have while eating in a deficit.
How do you know it is working?
The scale is an unreliable instrument here, precisely because gaining muscle while losing fat barely moves the number. The signal to watch is instead whether your lifts are climbing week to week.
If you are lifting the same weight for more reps, or more weight for the same reps, that data says you are getting stronger. Some of it is improved technique and some of it is new muscle — either way the direction is right.
How a strength score shows a recomp
This is where the method is unusually visible on fairlift. The Muscle Index normalizes your big-three total by bodyweight, so if bodyweight holds steady while squat, bench and deadlift climb, the score climbs with them. It also climbs if bodyweight drops slightly while the total holds.
In other words, a recomp is a change the bathroom scale hides and a strength score reports precisely.
